--- id: 531_bbb name: 5/3/1 BBB (Boring But Big) aliases: [5/3/1 BBB, boring but big, 531 boring but big, wendler BBB] category: program system: bodybuilding goal: Build mass and strength simultaneously by combining 5/3/1 wave-loading for the main lift with 5×10 at 50% as supplemental volume; designed for powerlifters transitioning to hypertrophy or bodybuilders who want a strength backbone goals: [strength, hypertrophy] level: intermediate duration_weeks: 12 frequency_per_week: 4 periodization: wave_loading origin: classic progression_model: > Main work follows the 5/3/1 wave: Week 1 (5+) at 65/75/85% TM, Week 2 (3+) at 70/80/90% TM, Week 3 (1+) at 75/85/95% TM, Week 4 (Deload) at 40/50/60% TM. Training Max (TM) = 90% of true 1RM. After each 4-week cycle, increase TM by 2.5 kg (upper) or 5 kg (lower). BBB supplemental: 5×10 at 50% of TM for the same lift or a variation. The supplemental work is the hypertrophy driver. exercises: - ref: overhead_press role: primary frequency_per_week: 1 technical_notes: > Day 1 main work. 5/3/1 wave loading. Week 1: 5+/5/5 at 65/75/85% TM. Week 2: 3+/3/3 at 70/80/90% TM. Week 3: 1+/1/1 at 75/85/95% TM. Week 4: Deload. The "+" set is an AMRAP — do as many reps as possible. Minimum AMRAP target: 5 reps (Week 1), 3 reps (Week 2), 1 rep (Week 3). - ref: bench_press role: secondary frequency_per_week: 1 technical_notes: > Day 1 BBB supplemental after OHP main. 5×10 at 50% of OHP TM (or bench press TM if pressing flat). The supplemental work is the hypertrophy driver; it should be performed with 60–90 second rest, continuous muscle tension, and with the mindset of accumulating volume, not setting new PRs. - ref: conventional_deadlift role: primary frequency_per_week: 1 technical_notes: > Day 2 main work. 5/3/1 wave. AMRAP set on deadlift: Wendler recommends stopping at 8–10 reps on deadlift AMRAP to prevent spinal fatigue accumulation — do not truly max out the deadlift AMRAP as you would upper body lifts. - ref: bent_over_barbell_row role: secondary frequency_per_week: 1 technical_notes: > Day 2 BBB supplemental after deadlift main. 5×10 at 50% of deadlift TM (or a row-specific load). Row weight will be significantly lighter than deadlift — that is correct. The goal is posterior chain volume, not heavy loading. - ref: bench_press role: primary frequency_per_week: 1 technical_notes: > Day 3 main work (separate from Day 1 supplemental). 5/3/1 wave loading. Paused or competition-style bench depending on the athlete's background. Day 3 is the primary bench session; Day 1 supplemental is secondary. - ref: overhead_press role: secondary frequency_per_week: 1 technical_notes: > Day 3 BBB supplemental after bench press main. 5×10 at 50% OHP TM. Light overhead pressing volume after heavy bench; maintains shoulder health and provides additional delt and tricep hypertrophy stimulus. - ref: back_squat role: primary frequency_per_week: 1 technical_notes: > Day 4 main work. 5/3/1 wave loading. Full depth; belt permitted after warm-ups. Squat AMRAP: unlike deadlift, the squat AMRAP can be pushed — but stop if technical form breaks down (knees caving, excessive forward lean, loss of bar control). - ref: conventional_deadlift role: secondary frequency_per_week: 1 technical_notes: > Day 4 BBB supplemental after squat main. 5×10 at 50% of deadlift TM. Lighter deadlift volume after heavy squatting; emphasis on hip hinge mechanics. Romanian deadlift is an acceptable substitute if lower back fatigue accumulates. - ref: pullups role: secondary frequency_per_week: 4 technical_notes: > Assistance work on all 4 training days. 3–5 sets of 5–20 reps. Wendler's original BBB assistance template uses pull-ups as the primary vertical pull on all pressing days. Volume varies by athlete; weighted pull-ups when bodyweight reps exceed 15. - ref: bent_over_two_dumbbell_row role: secondary frequency_per_week: 2 technical_notes: > Assistance work on Day 1 and Day 3. 3–5 sets of 10–20 reps. Single-arm dumbbell row for lat development and shoulder health. Wendler's original BBB template includes rowing assistance on upper body days. - ref: face_pull role: secondary frequency_per_week: 2 technical_notes: > Assistance on pressing days. 3 sets of 15–25 reps. Shoulder health maintenance under heavy pressing volume. External rotation emphasis. - ref: barbell_curl role: secondary frequency_per_week: 2 technical_notes: > Assistance on upper body days. 3 sets of 10–15 reps. Bicep assistance to complement the heavy pulling in the main and supplemental work. sources: - title: "5/3/1: The Simplest and Most Effective Training System for Raw Strength" author: "Wendler, J." year: 2009 publisher: "Jim Wendler LLC" credibility: practitioner - title: "Beyond 5/3/1: Simple Training for Extraordinary Results" author: "Wendler, J." year: 2011 publisher: "Jim Wendler LLC" credibility: practitioner - title: "Maximizing Strength Training Volume and Hypertrophic Adaptations" author: "Schoenfeld, B.J., Contreras, B., Krieger, J." year: 2019 journal: "Medicine & Science in Sports & Exercise" volume: 51 issue: 1 pages: "94-103" doi: "10.1249/MSS.0000000000001764" credibility: rct --- # 5/3/1 BBB (Boring But Big) Created by Jim Wendler as an accessory template for his 5/3/1 strength program, BBB (Boring But Big) adds hypertrophy volume on top of the strength-focused main work. The genius of BBB is its simplicity: the main lift follows the 5/3/1 wave (building strength and neural efficiency); the supplemental 5×10 on the same lift at 50% of Training Max (TM) provides the metabolic stress and muscle damage required for hypertrophy. Two different adaptations, one lift, one session. ## Who This Is For - Intermediate strength athletes (powerlifters, Olympic lifters) who want to add muscle mass without abandoning their strength foundation - Bodybuilders with basic strength experience who want a structured framework with clear progression rules - Athletes who dislike excessive exercise variation and prefer training a few movements very well ## The Training Max (TM) Principle The TM is **not** your true 1RM. It is set at **90% of your true 1RM**. This is the most common BBB mistake — setting TM at true 1RM makes all prescribed percentages too heavy, causes AMRAP sets to fail early, and generates excessive fatigue. Example (Bench Press 1RM = 100 kg): - TM = 100 × 0.90 = **90 kg** - Week 1, Set 3 (85% of TM): 90 × 0.85 = **76.5 kg** — this is where the AMRAP happens ## Weekly Schedule | Day | Main Lift | BBB Supplemental | |-----|-----------|-----------------| | Monday | Overhead Press (5/3/1) | Bench Press 5×10 at 50% TM | | Tuesday | Deadlift (5/3/1) | Bent-over Row 5×10 at 50% DL TM | | Thursday | Bench Press (5/3/1) | Overhead Press 5×10 at 50% OHP TM | | Friday | Back Squat (5/3/1) | Deadlift 5×10 at 50% DL TM | ## The 5/3/1 Wave | Week | Sets × Reps | %TM | |------|------------|-----| | 1 (5+ Week) | 5 / 5 / 5+ | 65 / 75 / 85% | | 2 (3+ Week) | 3 / 3 / 3+ | 70 / 80 / 90% | | 3 (1+ Week) | 5 / 3 / 1+ | 75 / 85 / 95% | | 4 (Deload) | 5 / 5 / 5 | 40 / 50 / 60% | "+" = AMRAP set. Minimum rep targets: Week 1 set = 5 reps, Week 2 set = 3 reps, Week 3 set = 1 rep. Beating minimum by a wide margin (10+ reps on Week 1) is expected and desirable. ## TM Progression After completing one 4-week cycle: - **Upper body lifts** (OHP, Bench): TM + 2.5 kg - **Lower body lifts** (Squat, Deadlift): TM + 5 kg Do not chase TM increases faster than this. Wendler emphasizes patience — a 2.5 kg upper body increase per month = 30 kg per year. ## Assistance Work Wendler's BBB template prescribes "First Set Last" or simple pull/push/single-leg assistance: - **Push**: 3–5 sets of 10–25 push-ups or dips - **Pull**: 3–5 sets of 5–15 pull-ups or rows (most important assistance category) - **Single-leg/core**: Lunges, step-ups, or ab work 3–5 sets Do not over-complicate assistance. The main + supplemental work is the program; assistance is maintenance. ## What Makes BBB Work The 5×10 at 50% TM creates metabolic fatigue and muscle damage via high volume at a submaximal load. The key insight is that hypertrophy does not require heavy loads — it requires sufficient mechanical tension and metabolic stress to stimulate satellite cell activity. 5×10 at 50% TM with 60–90 second rest provides exactly this, while preserving the ability to perform the heavy main work productively. > Related programs: `phul` (similar strength + hypertrophy split), `phat` (more volume, advanced).
