--- id: calisthenics_intermediate_skills name: Calisthenics Intermediate Skill Development aliases: [calisthenics intermediate, skill development calisthenics, muscle-up progression, handstand training] category: program system: calisthenics goal: Develop intermediate-level calisthenics skills (muscle-up, handstand push-up, pistol squat, L-sit) through structured skill practice and strength building on 4 days per week goals: [skill_acquisition] level: intermediate duration_weeks: 16 frequency_per_week: 4 periodization: undulating origin: synthesized progression_model: > Skill work: progress to the next progression variation when 3 × 5 can be performed with 2+ RIR. Do not rush progressions — connective tissue adaptation requires more time than strength adaptation (see `connective_tissue`). Weighted exercises: double- progression within rep range, then add load. Deload every 8 weeks: reduce volume 40%. exercises: - ref: weighted_pull_ups role: primary frequency_per_week: 2 technical_notes: > Monday and Thursday. 4 × 4–6 with added load. Primary pulling strength builder. Add 2.5 kg when all sets complete at top of range. Full dead-hang to chin-over-bar. Foundation movement for muscle-up development. - ref: ring_dips role: primary frequency_per_week: 2 technical_notes: > Monday and Thursday. 4 × 5–8. Weighted when bodyweight sets exceed 3 × 10. Primary pushing strength for ring muscle-up development. Rings turned out at the top; elbows in throughout. - ref: parallel_bar_dip role: secondary frequency_per_week: 2 technical_notes: > Tuesday and Friday. 3 × 8–12. Higher rep accessory push. Complements ring dips with stable surface; allows greater loading for strength development. - ref: pushups role: secondary frequency_per_week: 2 technical_notes: > Tuesday and Friday. Advanced pushup variations: archer pushups (3 × 5–8 per side) progressing toward one-arm. Builds unilateral pushing strength for planche foundation. - ref: inverted_row role: secondary frequency_per_week: 2 technical_notes: > Tuesday and Friday. 3 × 8–12 with feet elevated or weighted vest. Horizontal pulling; builds scapular control and back thickness. Progressed to ring rows for additional instability challenge. - ref: scapular_pull_up role: secondary frequency_per_week: 3 technical_notes: > Monday, Wednesday, Thursday. 3 × 10–15. Foundational scapular depression and retraction control. Required for safe muscle-up technique and injury prevention during high-volume pulling. Treat as activation, not primary strength work. - ref: plank role: secondary frequency_per_week: 3 technical_notes: > All training days. Hollow body progressions: tuck hollow hold, hollow body hold, hollow body rocks. 3–5 × 15–30 s. The hollow body is the foundation position for all calisthenics kipping and skill movements. - ref: pallof_press role: secondary frequency_per_week: 2 technical_notes: > Tuesday and Friday. 3 × 10–12 per side. Rotational core stability. Supports L-sit and front lever development indirectly through anti-rotation strength. sources: - title: "Bodyweight Strength Training Anatomy" author: "Contreras, B." year: 2014 publisher: "Human Kinetics" credibility: practitioner - title: "Effect of suspension training on maximal strength, explosive strength, and muscle activation" author: "Calatayud, J., Borreani, S., Colado, J. The target movements at this stage — ring muscle-up, handstand push-up, pistol squat, and L-sit — require both the strength to produce the movement and the technical coordination to execute it correctly. Training must address both dimensions. ## Who This Is For - Trainees who have completed BWF Recommended Routine or equivalent - Minimum baselines: 10 strict pull-ups, 15 push-ups with full range, 30-second dead hang, 5 parallel bar dips - Goals: ring muscle-up, handstand push-up, L-sit to tuck planche progressions ## 4-Day Schedule | Day | Focus | |-----|-------| | Monday | Pull strength + Ring push | | Tuesday | Horizontal push/pull + Core | | Wednesday | Skill practice only (low volume, fresh CNS) | | Thursday | Pull strength + Ring push | | Friday | Horizontal push/pull + Core | | Sat–Sun | Rest or Zone 2 cardio | ## Skill Work (Wednesday — Dedicated Skill Day) Wednesday is for **technique practice**, not strength accumulation. Low fatigue, fresh nervous system: | Skill | Target | Progression ladder | |-------|--------|--------------------| | Muscle-up | 3–5 reps | Ring support hold → bar muscle-up negatives → band-assisted muscle-up → strict muscle-up | | Handstand push-up | 5 reps | Pike push-up → elevated pike → wall HSPU → freestanding HSPU | | L-sit | 10–15 s | Tuck L-sit → single-leg L-sit → full L-sit on parallettes | | Pistol squat | 5 per side | Box pistol → assisted pistol → full pistol | Spend 10–15 minutes on each skill, then stop. Skill practice with fatigue reinforces poor patterns. ## Monday / Thursday Session | Exercise | Sets × Reps | |----------|-------------| | Scapular Pull-ups (activation) | 3 × 12 | | Weighted Pull-ups | 4 × 4–6 | | Ring Dips | 4 × 5–8 | | Hollow Body Hold | 3 × 20 s | ## Tuesday / Friday Session | Exercise | Sets × Reps | |----------|-------------| | Archer Push-ups | 3 × 5–8/side | | Inverted Row (feet elevated) | 3 × 8–12 | | Parallel Bar Dips | 3 × 8–12 | | Pallof Press | 3 × 10/side | ## Progression Rules 1. Move to next skill variation only after 3 consecutive sessions completing 3 × 5 with controlled form 2. Never train a skill to failure — stop 2–3 reps before form breaks 3. Wrist, elbow, and shoulder soreness is common; see `connective_tissue` for management 4. Gelatin + Vitamin C protocol (pre-training) is particularly valuable for ring work and wrist-loading skills > Entry point: `bwf_recommended_routine`.
