--- id: usaw_l1_program name: USAW Level 1 Coaching Framework aliases: [USAW Level 1, USA Weightlifting beginner program, usaw l1] category: program system: olympic goal: Establish injury-free technique in the snatch and clean & jerk through a conservative top-down progression, while developing the joint mobility and positional stability required for full competition lifts goals: [power, skill_acquisition] level: beginner duration_weeks: 12 frequency_per_week: 3 periodization: linear origin: classic progression_model: > Conservative linear step-loading. Intensity increases only when all prescribed reps are completed with sound positions across two consecutive sessions. Sessions are capped at 60–75 minutes; any session regularly exceeding 75 minutes means volume must be reduced before load increases. Technical position takes absolute priority over load — reduce weight immediately when mechanics break down. Power versions precede full squat versions; transition to the squat lift only after the power version shows consistent bar path and receiving position across two sessions. exercises: - ref: power_snatch role: primary frequency_per_week: 3 technical_notes: > All three sessions. 4 × 3 at technique-controlled load (50–70% of eventual 1RM estimate). Introduced via top-down progression: high-hang first, then above-knee hang, then knee, then floor. Focus on triple extension (ankle-knee-hip), vertical torso through the pull, and active bar turnover. Do not advance the starting position until the current position is stable across two sessions. - ref: power_clean role: primary frequency_per_week: 3 technical_notes: > All three sessions. 4 × 3. Same top-down progression as the power snatch. Emphasis on the front rack receiving position: elbows must reach at least 70° of horizontal at catch; any collapse means shoulder and wrist mobility prerequisites are not yet met. Bar must stay in contact with the thighs through the mid-thigh transition — any gap indicates a bar-path deviation. - ref: front_squat role: primary frequency_per_week: 2 technical_notes: > Sessions A and C. 4 × 4–6. Establishes the clean receiving position under load and develops front rack flexibility simultaneously. Elbows must remain above parallel throughout — any elbow drop predicts a failed clean catch. Start at a load that allows perfect positional integrity for all reps; progress 2.5–5 kg when all reps are completed cleanly in two consecutive sessions. - ref: back_squat role: secondary frequency_per_week: 2 technical_notes: > Sessions A and C. 3 × 5. General lower-body strength base. High-bar position, hip-width stance, depth below parallel. Lower priority than front squat — if session time is short, cut back squat first. - ref: overhead_squat role: primary frequency_per_week: 2 technical_notes: > Sessions B and C. 3 × 4–5. Builds the snatch receiving position under load and simultaneously reveals ankle, shoulder, and thoracic mobility restrictions. Begin with empty barbell or PVC pipe and progress only when grip width, shoulder position, and depth are stable without deviation. A loaded overhead squat at 60% of power snatch is a prerequisite before introducing the squat snatch. - ref: push_press role: secondary frequency_per_week: 2 technical_notes: > Sessions B and C. 3 × 5. Develops the dip-drive timing used in the jerk and overhead pressing strength. Dip must be vertical — any forward lean converts leg drive into horizontal displacement. Drive through the legs before the arms press; the arm press is a follow-through, not the primary force producer. - ref: snatch_pull role: secondary frequency_per_week: 2 technical_notes: > Sessions A and B. 4 × 4 at 85–95% of power snatch. Reinforces snatch pull mechanics under load heavier than the full movement allows. Focus on maintaining bar-body contact through the transition, full triple extension before elbow rise, and scapular retraction at the top. - ref: clean_pull role: secondary frequency_per_week: 2 technical_notes: > Sessions B and C. 4 × 4 at 85–95% of power clean. Same purpose as snatch pull for the clean pathway. Bar must stay in contact with the thighs throughout; any gap during the pull indicates a bar-path deviation that will compromise the catch at higher loads. sources: - title: "Weightlifting USAW Level 1 Sports Performance Manual" author: "USA Weightlifting" year: 2013 credibility: expert_consensus --- # USAW Level 1 Coaching Framework The USA Weightlifting Level 1 framework is the standard entry point for structured Olympic lifting in the United States. Its defining feature is the **top-down technical progression**: athletes learn each lift starting from the high-hang position — the simplest catch mechanic — and progressively move the starting position toward the floor as positional competency is established. This approach prevents the accumulation of technique flaws from floor-up teaching, where the first pull is learned independently of the catch position. The program uses **power versions** throughout the 12 weeks. The power snatch and power clean maintain identical pull mechanics to the full lifts while eliminating the depth requirement, allowing the coach and athlete to focus entirely on pull quality, extension timing, and receiving mechanics. ## Who This Is For - Athletes completely new to Olympic lifting - Trainees with some general barbell experience (can safely hinge and squat) - Athletes returning after a long break who need a technique reset - Not appropriate for: athletes who already have stable squat receiving positions ## Prerequisite Screening Before loading the overhead squat or snatch: | Mobility Check | Standard | |---------------|----------| | Wrist dorsiflexion | Flat palms on floor, arms straight | | Shoulder elevation | Full overhead reach without lumbar compensation | | Ankle dorsiflexion | Squat below parallel with flat foot | | Thoracic extension | Upright torso in overhead squat at bodyweight | Address mobility restrictions before loading, not alongside heavy loading. See `mobility_requirements`. ## Schedule (3 days/week) | Day | Session | |-----|---------| | Monday | Session A | | Wednesday | Session B | | Friday | Session C | ## Session A | Exercise | Sets × Reps | Notes | |----------|-------------|-------| | Power Snatch | 4 × 3 | Top-down; advance position when stable | | Power Clean | 4 × 3 | Top-down | | Snatch Pull | 4 × 4 | @85–95% power snatch | | Front Squat | 4 × 4–6 | Position before load | | Back Squat | 3 × 5 | Strength base | ## Session B | Exercise | Sets × Reps | Notes | |----------|-------------|-------| | Power Snatch | 4 × 3 | | | Power Clean | 4 × 3 | | | Snatch Pull | 3 × 4 | | | Clean Pull | 4 × 4 | @85–95% power clean | | Overhead Squat | 3 × 4–5 | Start with PVC or empty bar | | Push Press | 3 × 5 | Vertical dip | ## Session C | Exercise | Sets × Reps | Notes | |----------|-------------|-------| | Power Snatch | 4 × 3 | | | Power Clean | 4 × 3 | | | Overhead Squat | 3 × 4–5 | | | Push Press | 3 × 5 | | | Clean Pull | 3 × 4 | | | Front Squat | 3 × 5 | | | Back Squat | 3 × 5 | | ## Top-Down Position Progression | Weeks | Snatch Starting Position | Clean Starting Position | |-------|--------------------------|-------------------------| | 1–3 | High-hang power snatch | High-hang power clean | | 4–6 | Hang power snatch (above knee) | Hang power clean (above knee) | | 7–9 | Hang power snatch (at knee) | Hang power clean (at knee) | | 10–12 | Power snatch from floor | Power clean from floor | **Advancement criterion:** Technically stable position AND consistent bar path across two consecutive sessions before advancing. ## Key Rules - **Position before load:** Never increase weight when the receiving position is inconsistent. The bar waits; the position doesn't. - **Session time cap:** 60–75 minutes. Exceeded regularly → reduce volume before adding load. - **Squat versions are not introduced in this program.** After Week 12, transition to `olympic_weightlifting_beginner` for squat version introduction. > After this program, see `olympic_weightlifting_beginner`. For supporting mobility work, see `mobility_requirements`.
